"It's Sprint Time"
10:00 EMOM
min 1- 10/8 cals bike
min 2- 10 full squat burpees
full squat burpee- drop down into a squat, then send legs out for the burpee with the chest and thighs touching the ground, jump back into the full depth squat and stand up.

Primer
A.  touchdown squats x 10 each side
B. perfect stretch x 4 each side
C. split stance pallof press x 10 each side
stand in a split stance with a band on the rig- pull the band to your chest and press out from there
 
 
 
Strength
 Wendler week 2
back squats
3 reps @ 70%
3 reps @ 80% 
3+ reps @ 90%

 
 
Accessories

A. hollow rocks x 20-30 seconds
B. banded hamstring curls x 30 seconds

4 rounds each for time
sandbag cleans x 8 reps 150/100/70/50
TTB x 10 reps
Rest 2:00
Try for unbroken sets. These should be sprints with lots of rest to recover.

Warm up
2 sets

1:00 cardio
single arm KB OH carry x 100 feet each side
10 Cossack squats
10 KB halos
10 toes to KB- with the KB on the floor behind your head, lie down with arms and legs extended, hang on to the KB.  Raise your toes to the KB and back to the floor.

 


Strength
Super Set x 3
A. Single arm DB bench press x 10 reps each side

C. push ups x 8-10 reps

50m DB cross body carry- switch positions at 25m
10 steps walking lunges- no weight

Strength: hip thrusts, banded hamstring curls, and curtsy lunges

in between sets you can work on warming up for rings or rig work
A1. hip thrusts x 6 reps around 70% your deadlift 1RM
A2. banded hamstring curls x 20 - use an orange or black band around the ankles tied to rig
A3. KB or DB curtsy lunges x 6/side @31X1
